Basal Metabolic Rate is the foundation of any evidence-based nutrition plan. Knowing your BMR and TDEE tells you exactly how many calories your body needs — so you can build a deficit for fat loss or a surplus for muscle gain based on real numbers, not guesswork. The two most widely used formulas are Mifflin-St Jeor (1990) and Harris-Benedict (revised 1984).
Mifflin vs Harris-Benedict — which formula is more accurate
A 2005 comparative study (Frankenfield et al., Journal of the American Dietetic Association) tested four BMR equations against measured resting metabolic rate and found Mifflin-St Jeor accurate in 82% of cases for both normal-weight and overweight adults. Harris-Benedict (1984 revision) was accurate in 72% of cases and tends to overestimate for sedentary individuals. How many calories to eat to lose weight safely
The gold standard for sustainable fat loss: a deficit of 10–20% below TDEE. If your TDEE is 2400 kcal, target 1920–2160 kcal/day. Expected rate: 0.3–0.6 kg per week. This pace preserves muscle, avoids metabolic adaptation and produces lasting results. Larger deficits (>25%) accelerate weight loss only briefly before the body compensates — at the cost of muscle, energy and hormonal health.

Macros for weight loss, maintenance and muscle gain
Macro distribution matters as much as total calories. For weight loss: high protein (30–35% of calories, 1.8–2.4 g/kg) preserves lean mass and keeps you satiated; moderate fat (25–30%); lower carbs (35–45%). For muscle gain: carbohydrates drive training performance — increase to 50–55%; protein remains high (25–30%); fat stays at 20–25%. Protein has a thermic effect of 20–30%, meaning a high-protein diet slightly increases your effective daily deficit for free.
NEAT — the hidden calorie burner most people ignore
TDEE includes more than BMR and deliberate exercise. NEAT (Non-Exercise Activity Thermogenesis) covers all calories burned through incidental movement: walking between rooms, gesturing while talking, standing at a desk, even fidgeting. NEAT varies between individuals by 300–800 kcal/day — this largely explains why two people eating identically can experience very different weight outcomes. Increasing daily steps and avoiding prolonged sitting are among the most effective and underrated ways to raise TDEE without structured exercise.
Why calorie needs change after 40, 50 and 60
BMR declines with age due to the gradual loss of metabolically active muscle tissue — about 2–3% per decade after 30. By age 60, BMR may be 10–15% lower than at 30 at the same body weight. This means calorie needs decrease with age, and the same diet that maintained weight at 35 may cause gradual gain at 55. The most effective countermeasure: regular resistance training throughout life to maintain or rebuild muscle mass, which directly sustains metabolic rate.
